Why Set Design Changes With Event Group
A 50 freestyler and a miler are training different engines. The rest interval, rep length, and pace target in your main set should reflect that every time. Below are three full sample workouts, one per event group, with the reasoning behind the numbers before the set itself.
Sprint Group (50/100)
Purpose: train the phosphagen system and neuromuscular speed, not aerobic capacity.
Design logic: - Reps stay short (25-75m) so quality doesn't collapse before the rep ends. - Rest is long — 2:00 to 4:00 — because full recovery is the point. You want each rep to look like a race, not a fatigued approximation of one. - Volume is low. A sprint main set of 1200-1800m of actual work is normal; the rest of practice is warm-up, drill, and starts/turns work. - Pace target is race pace or faster, held within a tight band (0.2-0.4 seconds per 25). If times drift, the set stops — you're no longer training the system you set out to train.
Sample practice — 100 free specialist, best time 52.0 (26.0 per 50):
- Warm-up: 400 easy swim, 200 kick, 8x50 @ :55 (odd drill, even build)
- Pre-set: 6x25 @ :40, descend 1-3, 4-6, best effort under 12.5
- Main set: 8x50 @ 3:30, target 25.5-26.5, all-out
- Speed set: 6x25 dive starts @ 3:00, max velocity, hand-time each rep
- Cool-down: 300 easy
Total work: roughly 2000m, with most of the clock spent resting, not swimming. That's correct for this group.
Mid-Distance Group (200/500)
Purpose: build aerobic power and lactate tolerance, and practice holding race pace under accumulating fatigue.
Design logic: - This group lives between two systems, so the workout should too. One block trains threshold — the pace you can sustain with rising but manageable lactate — and one block trains race pace, which for a 200 sits well above threshold and produces real lactate accumulation. - Threshold work uses moderate rest (15-30 seconds) so lactate stays elevated but doesn't spike uncontrollably. It builds the aerobic engine that supports the third and fourth 50 of a 200. - Race-pace work uses longer rest (1:30-2:30) so each rep can actually hit race pace rather than a tired imitation of it. Short rest on race-pace work just trains you to swim race pace badly. - Distances mirror the event: 100s and 300s dominate; straight 200s appear late in the set once the athlete is warmed into race effort.
Sample practice — 200 free swimmer, goal time 2:05 (62.5 per 100):
- Warm-up: 600 (200 swim, 200 kick, 200 pull)
- Pre-set: 8x100 @ 1:20, holding 1:05-1:07 (threshold pace)
- Threshold set: 5x300 @ 3:45, target 3:15-3:20 (65-66 per 100)
- Race-pace set: 6x100 @ 2:15, target 1:02-1:03, dive start on the last two
- Descend set: 3x200 @ 3:30, best average time closest to 2:05
- Cool-down: 300 easy
The threshold block builds the base; the race-pace block teaches the body what 2:05 speed actually feels like when it's not fresh.
Distance Group (1000+)
Purpose: aerobic volume and pacing control, with race-pace work embedded rather than dominant.
Design logic: - Most of the set is built at or near threshold pace over long reps (300-800m), because distance events are won on aerobic efficiency, not top-end speed. - Rest is short — 10-20 seconds per 100 of rep distance — to keep the set continuous and heart rate steady, mimicking actual race conditions where there's no rest at all. - Race-pace work is inserted in smaller doses (200-400m repeats) after the aerobic base of the set, so the athlete practices shifting gears late, which is exactly what happens in a mile or 500. - Total volume is the largest of the three groups — often 4000-6000m of quality work in a single practice — because distance training responds to accumulated load over weeks, not single-set intensity.
Sample practice — 1650/500 swimmer, mile pace goal 17:30 (about 5:18 per 400):
- Warm-up: 800 (400 swim, 200 kick, 200 pull)
- Pre-set: 400 IM drill/swim by 50
- Aerobic set: 10x400 @ 5:35, target 5:15-5:20 (threshold pace)
- Race-pace set: 4x200 @ 2:50, target 2:30-2:32 (mile race pace, sharper effort)
- Steady set: 6x300 @ 4:00, target 3:55-4:00, negative split each rep
- Cool-down: 400 easy
That's just under 6000m of main-set work. The threshold block builds the engine; the mile-pace 200s teach the body to hold form when it's already tired, which is the actual skill a distance race demands.
Putting It Together
The through-line across all three groups: define what energy system or skill the set trains, then let rest interval and pace target follow from that purpose. If you can't say why the rest is 15 seconds instead of 90, the set probably needs a rewrite before you hand it to the group.
