Why zone analysis matters for a written workout
A set on paper is just distance and intervals until you attach an energy system to it. Two swimmers can hit the same clock time on 100s and be training completely different systems depending on rest, stroke count, and how close they are to threshold. An app that "analyzes by training zone" is really doing one job: taking your intervals and effort cues and telling you what physiological work actually happened.
That matters for planning load across a week or a season. If you write four sets that all look aerobic on paper but three of them actually sit above threshold, you've built an overreaching week without meaning to.
The zone framework most apps use
Most swim-specific tools map onto a five-zone model, whether they label it with numbers, colors, or names:
- Zone 1 — Recovery. Very easy, technique-focused, heart rate well below aerobic threshold. Warm-up, cool-down, active recovery between hard efforts.
- Zone 2 — Aerobic base. Sustainable pace, moderate heart rate, the bulk of endurance work. Long swims, pull sets, easy aerobic repeats.
- Zone 3 — Aerobic threshold / CSS. Pace at or near critical swim speed (CSS), sometimes called "threshold pace." Comfortably hard, sustainable for 20-30 minutes if pushed.
- Zone 4 — VO2max / anaerobic threshold. Race-pace-and-faster repeats with incomplete recovery. This is where most of your 100-200 pace work at moderate rest lives.
- Zone 5 — Anaerobic / sprint. Max effort, short duration, full recovery. Pure speed and power work.
An app worth using needs to know your CSS or threshold pace to place a given interval into one of these zones — it can't just look at distance and guess.
How the math actually works
Zone tagging depends on a baseline. The most common one in age-group and club coaching is CSS, calculated from a 400 and 200 time trial:
CSS (sec/100) = (400 time − 200 time) in seconds ÷ 2
Example: a swimmer goes 4:40 (280 sec) for 400 and 2:10 (130 sec) for 200. CSS = (280 − 130) ÷ 2 = 75 sec/100, or 1:15 pace.
Once you have that number, you can bucket a set:
- 16 x 100 @ 1:30, holding 1:20s → that's CSS + 5, solidly Zone 3.
- 8 x 100 @ 1:40, holding 1:12s → CSS − 3 with generous rest, Zone 4.
- 6 x 50 @ 2:00, all-out, holding 27s when CSS pace for 50 is ~37s → Zone 5, full recovery sprint work.
- Continuous 2000 free at a controlled, conversational pace → Zone 1-2 depending on effort.
An app that does this well lets you enter CSS (or 100/200 threshold pace, if that's your preferred metric) once, then auto-tags every set you build against it. Some tools also adjust for stroke, since CSS is normally calculated in freestyle and doesn't transfer directly to fly or breaststroke pacing.
What to actually look for in an app
- A baseline input. It needs your CSS, threshold pace, or recent time trial results — without that, zone tagging is a guess based on generic templates.
- Rest-interval awareness. The same pace at :10 rest and :30 rest are different zones. A tool that only reads target time and ignores rest ratio will misclassify threshold work as VO2max work constantly.
- A weekly or mesocycle rollup. The single most useful output isn't the zone of one set — it's the percentage breakdown of your week. Something like "68% aerobic, 19% threshold, 13% sprint" tells you instantly whether you're building an aerobic base phase or accidentally running a race-pace-heavy week during taper prep.
- Stroke- and distance-specific adjustment. A breaststroker's threshold pace curve doesn't behave like a freestyler's. Tools that treat all strokes identically will misjudge zone placement for anyone who isn't primarily a freestyler.
- Editable zone boundaries. Coaches disagree on where Zone 3 ends and Zone 4 begins. You want to be able to nudge the thresholds rather than accept a fixed default.
Doing it manually if you don't want another app
You don't need software to zone-tag a season. A spreadsheet with CSS entered per swimmer, a column for interval pace relative to CSS, and a simple rule set (CSS+10 or slower = Zone 2, CSS to CSS+9 = Zone 3, CSS-1 to CSS-10 with rest under 30 sec = Zone 4, all-out with full rest = Zone 5) gets you 90% of the value. The app's real advantage is speed — doing this by hand for six practices a week across three training groups adds up fast.
Using zone data to adjust training, not just record it
The output only matters if it changes what you write next. If your weekly rollup shows too much Zone 4 during a base-building block, cut rest-shortened repeats and add more continuous Zone 2 swimming. If a taper week still shows heavy Zone 3 volume, that's a signal the taper isn't actually reducing metabolic load, even if total yardage dropped.
