Why Race Pace Needs Its Own Category
Aerobic work builds the engine. Race-pace work teaches the body what the race actually feels like — the stroke rate, the breathing pattern, the turnover under fatigue. A swimmer can have a huge aerobic base and still swim the front 50 of their race wrong because they've never rehearsed it. Race-pace sets close that gap.
Finding Goal Pace Per 25 and 50
Start with the target time, not a guess. Take the goal race time and divide it evenly across the distance, then adjust for the fact that the first length is faster (start, no turn fatigue) and the last length is usually slower.
Example: a 100 freestyler targeting 51.00.
- Even split per 50: 25.50
- Realistic split: 24.50 out, 26.50 back
- Per-25 pace for training: roughly 12.0–12.25 for the first 25, 13.0–13.25 for the closing 25
For set design, round to something you can actually use on the pace clock — 12.0 and 13.0, or a flat 12.75 average if you're not splitting the reps by position in the race.
Broken Swims: Race Pace Without the Full Fatigue Cost
A broken swim lets a swimmer hold true race pace for short pieces with just enough rest to reset the stroke, without the accumulated fatigue of swimming it straight. This is the main tool for teaching pace before the body can hold it unbroken.
Example for the 51.00 100 freestyler:
- 100 as 4x25 @ goal pace, 10 seconds rest
- Per-25 goal: 12.75 average
- Send-off: leave every 23 seconds (12.75 + 10)
Progress this over a training block by shrinking the rest, not by swimming faster:
- Week 1–2: 4x25 @ 12.75, 10s rest
- Week 3–4: 4x25 @ 12.75, 7s rest
- Week 5–6: 4x25 @ 12.75, 5s rest
- Week 7: attempt the 100 unbroken at or near 51.00
The pace never changes. What changes is the swimmer's ability to hold it with less recovery, which is a direct rehearsal of race conditions.
Race-Pace 50s and 75s With Full Recovery
Full-recovery race-pace work isolates the neuromuscular pattern — stroke rate, distance per stroke, breathing — without asking for repeated fatigue tolerance. Use these earlier in a race-prep block, before broken swims and descending-rest work.
For a 200 freestyler targeting 1:48.00 (27.00 per 50, 54.00 per 100):
- 8x50 @ goal 200 pace (27.0), 2:00 rest
- Full recovery between reps. The point is pace accuracy, not conditioning.
For a 100 specialist, race-pace 75s work well because they cover three-quarters of the race distance at true speed:
- 6x75 @ projected 100 pace (38.25 per 75), rest 2:30
- Based on the 51.00 target: 51.00 x 0.75 = 38.25
Back-Half Sets
Most races are lost in the back half, not the front. Back-half sets train the swimmer to access race speed after they're already fatigued, which is a much better simulation of what actually happens in a final.
Example for the 200 freestyler (goal 1:48.00, 54.00 per 100):
- 4x200 as 100 easy + 100 @ goal 200 pace (54.0), rest 2:00–3:00
The first 100 is aerobic, controlled, well off race effort. The second 100 has to hit the number regardless of how the first 100 felt. This is the skill: producing race pace on demand, not just when fresh.
For a 50 specialist (goal 23.50, per-25 pace ~11.75):
- 6x50 as 25 easy + 25 all-out at or under 11.75, rest 1:30
How Much Race-Pace Volume Is Enough
Race-pace work is expensive — it's high in neuromuscular and central nervous system demand even when the total distance is small. As a general guide:
- 300–600 meters/yards of true race-pace work per session
- One to two race-pace-focused sessions per week during a race-prep block
- More frequent, lower-volume touches (like a single broken swim) can be layered into other sessions without dominating them
More than this and quality drops — swimmers start missing pace, which trains the wrong thing. If they can't hit the number, the rest interval is too short or the volume is too high for where they are in the season.
Where It Fits in the Week and Season
Early season: race-pace work is minimal. The priority is aerobic base and technical work at slower speeds.
Mid-season: introduce full-recovery race-pace 50s and 75s once a week to start grooving the pattern.
Race-prep block (6–8 weeks out): shift to broken swims with descending rest, plus back-half sets. This is where race-pace volume peaks.
Taper: reduce total volume sharply but keep short race-pace touches — a few broken 25s or a single back-half swim — to keep the pattern sharp without adding fatigue.
Place race-pace sets on a day when the squad is relatively fresh. Asking for accurate race pace at the end of a heavy aerobic session or after a lactate set defeats the purpose — the swimmer will just rehearse bad mechanics under fatigue that has nothing to do with the actual race.
