What the color-zone system is
The color-zone framework — sometimes called the Rushton system after coach Tom Rushton, who popularized it through club swimming in the UK and it has since spread through clubs in Canada and Australia — breaks training intensity into nine bands, each assigned a color instead of a number or a physiological label. The appeal is communication. "Yellow" means the same thing to every swimmer on the pool deck the moment they hear it, without needing to explain lactate curves on a Tuesday afternoon.
It's not a replacement for exercise physiology. It's a translation layer. Underneath every color is still an energy system, a pace target, and a training purpose. The color is just the shorthand you put on the whiteboard.
The nine bands
Here's the typical order, easiest to hardest, with the training purpose and how each maps to pace relative to CSS (critical swim speed, from a 400/200 time trial):
- White — recovery and warm-up/cool-down. No aerobic stress intended. CSS + 15 to 20 sec/100.
- Pink — easy aerobic endurance. Builds mitochondrial density and general base fitness. CSS + 10 to 12 sec/100.
- Red — steady aerobic endurance, moderate effort. The bulk of a distance swimmer's mileage lives here. CSS + 6 to 8 sec/100.
- Orange — upper aerobic, extensive threshold work. Comfortably hard, sustainable for long reps. CSS + 3 to 4 sec/100.
- Yellow — threshold pace, essentially CSS itself. Lactate production and clearance are balanced.
- Green — aerobic capacity / VO2max work, above threshold. CSS − 2 to 4 sec/100, shorter rest-to-work ratios.
- Blue — anaerobic capacity, lactate tolerance. Race-pace territory for 200s and 400s. CSS − 5 to 8 sec/100.
- Purple — max aerobic speed / speed endurance. Near-best pace held for short reps with long rest.
- Black — max sprint, alactic power. All-out, full recovery between reps, no aerobic intent at all.
Once you have a swimmer's CSS from a test set (a straight 400 and 200 time trial works fine), you plug it into that scale and every color becomes a real pace on the pace clock.
An example: CSS = 1:15/100
- White: 1:30–1:35
- Pink: 1:25
- Red: 1:21–1:23
- Orange: 1:18–1:19
- Yellow: 1:15
- Green: 1:11–1:13
- Blue: 1:07–1:10
- Purple: ~1:05
- Black: best effort, sub-1:00
A main set written as "10 x 100 Yellow, 15 sec rest" now means something concrete: hold 1:15 pace, ten times, short rest, threshold stimulus. No further explanation needed.
How this differs from a numbered zone system
A numbered system like the Championship model built around Sweetenham and Atkinson's work assigns zones (typically 1 through 5, sometimes with sub-splits like EN1/EN2/EN3) based on percentages of threshold heart rate or blood lactate concentration. It's physiology-first. The number tells you where you sit on a lab-derived curve, and it's built for programs with access to testing — heart rate monitors, lactate strips, national-team-level monitoring.
The color system is deck-first. It assumes you have a CSS number and a stopwatch, nothing more. It trades some precision for speed of communication, and it's built to be swimmer-facing in a way numbered zones usually aren't — a 12-year-old understands "green means fast and short" faster than "Zone 4 is 90–95% of VO2max."
How this differs from USRPT
USRPT (ultra-short race-pace training) isn't a zone system at all — it's a philosophy that says most training should happen at actual race pace, with strict rest intervals and a fail criterion (miss pace by more than a set margin, and the set changes). It deliberately avoids the aerobic base work that dominates White, Pink, and Red in the color system.
Color zones assume a mixed-training model: aerobic base, threshold work, and race-pace-specific work all have a place across a season, shifting in proportion as you move from base phase to taper. USRPT assumes race pace itself, repeated correctly, is the training. If you coach a group that leans heavily on USRPT principles, you'll mostly live in Blue, Purple, and Black — the color language still works, but four of the nine bands go mostly unused.
Introducing color zones to a team that's never used them
Don't roll out all nine bands on day one. Swimmers won't retain it and you'll spend more time explaining than coaching.
- Start with three. Easy (white/pink), moderate (red/orange/yellow), and fast (green and up). Run it for two weeks so the language becomes automatic.
- Test CSS first. Colors are meaningless without a personal pace attached. Run a 400/200 time trial in week one and hand every swimmer a card with their own numbers for each band.
- Post it somewhere permanent. A laminated pace chart on the locker room wall, one per training group, updated after each retest cycle (every 6-8 weeks).
- Use the actual colors on the whiteboard. Colored markers or magnets beat abbreviations — swimmers read color faster than they read text mid-set.
- Tie retests to the calendar. CSS shifts through a season. Retest after base phase, after a build block, and before taper so the colors stay honest.
The system only works if the pace behind the color is current. A stale CSS number turns "Yellow" into a guess.
