Why test sets matter
Practice can feel productive without producing anything you can measure. A test set fixes that. It gives you a number, tied to a specific date, that you can compare to the last number and the one before that. Without it you're guessing whether the last eight weeks of training actually did anything.
The value of a test set comes entirely from its repeatability. Change the conditions and you've lost the comparison.
What makes a test repeatable
- Same distance and format — not "some free swimming," a fixed protocol.
- Same effort instruction — "best average you can hold," not "go hard," which means something different every time.
- Same rest interval and equipment — no fins one time and no fins the next unless that's the point.
- Same point in the training cycle — testing after a heavy weight session or during taper week gives you a different swimmer, not a different fitness level.
- Same warm-up — a rushed 400 warm-up versus a full 1500 changes the number.
Write the protocol down. Post it. If three different assistant coaches run the test three different ways over a season, the data is worthless.
Four tests worth having in your toolkit
T-30 (30-minute swim for distance). Swimmers cover as much distance as possible in 30 minutes at a sustainable, non-sprint pace, counting laps every 5 minutes so you can check pacing. Divide distance by time to get an average pace per 100. This is your best field estimate of threshold pace — the pace a swimmer can hold for a long aerobic effort without heavy lactate accumulation. Use it to set aerobic training paces for the next training block.
Broken 400 (or 200) with short rest. Example: 4 x 100 @ :10 rest, all-out effort, add the swim times plus the rest time to get a "broken" total. Compare that total to the swimmer's flat-start best time for the same distance. This tells you how well a swimmer holds high-end aerobic/VO2 pace under fatigue, and it's far less taxing than asking for a true time trial. Good for in-season checks when you don't want a full max effort.
30 x 100 for average, on a fixed interval. Choose an interval that gives everyone 10-20 seconds rest at current fitness — for a 1:05 average swimmer, that might be 1:20. Record every 100, then calculate the average of all 30. This is a volume-under-control test: it tells you if aerobic capacity and pacing discipline are improving, not just top speed. A swimmer whose average drops from 1:11 to 1:07 over a season, on the same interval, has made a real aerobic gain.
8 x 100 descending 1-8, best effort, on generous rest (:20-:30). Swimmers hold back on the first couple and try to hit their fastest 100 on the last one. This tests pacing control and speed reserve — can they get faster as the set progresses, and how much faster is #8 than #1? A widening gap over a season (say, 6 seconds down to 10 seconds) usually means better top-end speed and better race management, not just fitness.
Recording and reading the results
Keep a simple spreadsheet or log per swimmer: date, test type, result, rest taken, and a note on conditions (taper week, post-illness, short course vs long course). Plot it over the season. You're looking for trend, not single-day noise. One bad T-30 after a rough week at school doesn't mean fitness dropped — three declining T-30s in a row does.
Compare swimmers to themselves, not to each other. A 13-year-old's 30x100 average tells you about that swimmer's trajectory. It's not a ranking tool across the group.
Using test data to set training paces
Once you have a threshold number from a T-30 or a 30x100 average, you can build the rest of the week's paces off it:
- Aerobic/endurance sets: threshold pace + 4-8 seconds per 100.
- Threshold/tempo sets: at or within 1-2 seconds of threshold pace.
- VO2 max repeats: threshold pace minus 5-8 seconds per 100, on shorter distances (50s-100s) with fuller rest.
- Sprint/anaerobic work: pace off the broken 400 or descend set, not the T-30 — different energy system, different number.
Update these paces every time you re-test. Paces from October shouldn't still be posted on the wall in March.
How often to test
Testing too often turns every week into a meet and burns out your swimmers. Testing too rarely means you're coaching blind for months at a time. A workable rhythm:
- One benchmark test every 4-6 weeks, tied to the end of a training block.
- Rotate through the four types above so swimmers don't get stale on one format.
- Avoid testing the week before or after a big meet — you'll get taper or fatigue noise, not fitness data.
- Log results the same day, while conditions are fresh in your notes.
Three to six test sets per season is usually enough to show a real trend without turning practice into a constant time trial.
