The Masters zone structure
Most Masters programs use some version of a six-zone model, and it's worth sticking to that convention because it's what swimmers will recognize from clinics, USMS materials, and other coaches. The deeper physiology behind each zone — aerobic base, threshold, VO2max, anaerobic capacity — is covered in our general energy-system zones guide. This piece is just the practical version: what to call each zone, how to set the pace, and how to program around a roster that ranges from ex-college swimmers to adults who learned to swim two years ago.
The six zones, in the naming Masters swimmers expect:
- Zone 1 – Recovery
- Zone 2 – Aerobic Maintenance
- Zone 3 – Aerobic Threshold
- Zone 4 – Threshold / Endurance
- Zone 5 – VO2max / Interval
- Zone 6 – Sprint / Max Effort
Setting paces from a time trial, no lab required
You don't need lactate strips or a metabolic cart to set these zones. Two field tests do the job, and both are things you can run at a normal practice.
Option 1: Single time trial. Have swimmers do a 1000 (yard or meter) or 1650 time trial, broken by 100. Take the average pace per 100 — that's your T-pace (threshold pace), and it anchors everything else.
Example: swimmer goes 15:00 for the 1000. That's 90 seconds per 100, so T-pace = 1:30/100.
- Zone 1: T-pace + 10–15 sec (1:40–1:45)
- Zone 2: T-pace + 6–10 sec (1:36–1:40)
- Zone 3: T-pace + 2–5 sec (1:32–1:35)
- Zone 4: T-pace to T-pace − 1 sec (1:29–1:30)
- Zone 5: T-pace − 2 to −4 sec (1:26–1:28)
- Zone 6: not paced — max effort, full recovery
Option 2: CSS from two time trials. If you want something closer to a true critical speed, run a 400 and a 200 time trial on separate days (or same day with real recovery between). Critical Swim Speed pace = (400 time − 200 time) ÷ 200, giving you seconds per 100 at "true" threshold. This tends to run a few seconds faster than the single time-trial method and is worth using for swimmers training for open water or longer pool events.
Either method beats guessing, and both take less than a normal practice to administer. Retest every 8–10 weeks — Masters swimmers' paces move more with consistency than with any single big training block, so the retest interval matters more than test precision.
Why Masters programming looks different
Three practical differences from age-group or senior programming:
- Mixed ability in one lane. A 45-second range in 100 pace is normal in a single lane. Fixed send-off intervals don't work — use a fixed rest interval instead (":15 rest" rather than "on 1:45") so everyone gets comparable recovery regardless of speed. Or split the lane by distance, not just pace, so faster swimmers do more yardage in the same time block.
- Lower weekly volume. Three to four sessions, 2,500–3,500 yards/meters per session, is typical. That's not a lack of ambition — it's what fits around jobs, joints, and recovery capacity. Design each practice to earn its yardage: less garbage aerobic filler, more purposeful work per set.
- Consistency over peaking. Most Masters swimmers aren't tapering for one meet a year. Build practices around technique, aerobic durability, and showing up, not around periodized peaking. Zone 2 and Zone 3 work should dominate the season; Zone 5 and 6 show up in smaller, well-recovered doses.
The template
Copy this into your notes or hand it to swimmers directly.
- Zone 1 – Recovery: Easy, conversational. Used for warm-up, cool-down, active recovery. Pace = T-pace + 10–15 sec/100.
- Zone 2 – Aerobic Maintenance: Steady, sustainable, the bulk of season training. Pace = T-pace + 6–10 sec/100.
- Zone 3 – Aerobic Threshold: Comfortably hard, "could hold this for 30 minutes." Pace = T-pace + 2–5 sec/100.
- Zone 4 – Threshold/Endurance: Controlled hard, race pace for 500–1650 type events. Pace = T-pace to T-pace − 1 sec/100.
- Zone 5 – VO2max/Interval: Hard, short-to-mid reps with generous rest. Pace = T-pace − 2 to −4 sec/100.
- Zone 6 – Sprint/Max: All-out, very short, full recovery between reps. Effort-based, not paced.
Three sets built on this template
Aerobic maintenance, mixed-ability lane (Zone 2) 10 x 200 free, :20 rest interval for everyone, pace target Zone 2 for each swimmer individually. Faster swimmers get less rest relative to their swim time — that's fine, it's the intended effect of a fixed rest interval in a mixed lane.
Threshold set (Zone 3–4) 6 x 100 free @ Zone 4 pace, :15 rest 4 x 50 free @ Zone 3 pace, :10 rest Repeat once through. Good midweek set for swimmers training 500–1000 events; keeps the hard work controlled rather than all-out.
Sprint and technique day (Zone 5–6) 8 x 25 sprint (Zone 6 effort) on 45 sec, easy 75 recovery swim between each — full rest, quality over quantity. Follow with 4 x 50 kick, drill focus, Zone 1 effort. This is the set where technique cues matter more than the clock.
